"Japanese walking" has taken over fitness feeds this year, with influencers promising it will make you stronger, leaner, and even biologically younger — from nothing more than a 30-minute stroll. While the name makes this workout sound complex, there's no special technique, app, or trip to Japan required. What there is, underneath the hashtag, is a real, centuries-old exercise method with actual clinical research behind it — interval walking training.
So, the question worth asking isn't whether walking is good for you (the answer is obviously, yes), but whether this particular way of walking earns the hype, and whether it does more for you than plodding round the block at a steady pace.
Here's everything to know about it, what the evidence actually says, who it suits, and how to try it without overthinking it.
Behind the trend is a method called interval walking training, or IWT, developed by exercise physiologists Hiroshi Nose and Shizue Masuki at Shinshu University in Matsumoto, Japan, and first published in a study from 2007. The idea is borrowed from the interval training endurance athletes use, stripped back to something anyone can do: walk fast for three minutes, then slow for three minutes, and repeat that cycle at least five times. That comes to a 30-minute session, done around four days a week.
The pace is what matters. The fast bursts should feel "somewhat hard" — you can still talk, but you couldn't comfortably hold a full conversation. The slow stretches are your recovery: light, easy, breath back under control. No kit needed, and a flat pavement or a treadmill both work fine.
The foundation is a 2007 randomised trial of 246 middle-aged and older adults, split into three groups: no walking, steady moderate-paced walking, and interval walking. After five months, the interval group came out ahead on every measure that counted, with bigger gains in aerobic capacity and thigh strength and a larger drop in systolic blood pressure than the people walking at a constant, comfortable pace for the same amount of time. A more recent 2024 review reached the same broad conclusion: for aerobic fitness, leg strength, and cardiovascular markers, the interval structure tends to beat steady walking minute for minute.
However, it's worth noting that most of the strongest evidence comes from the same Japanese research group, and it was built around middle-aged and older adults rather than twenty-somethings chasing a glow-up. It's a well-tested programme, not a fountain of youth.
The people who stand to gain most are the ones it was designed for: anyone over about 40, anyone short on time, and anyone who has been walking the same gentle loop for years without feeling any fitter. The interval format gives you more back from the same half hour, largely because those fast bursts ask more of your heart and legs than an amble ever will.
Before starting, a couple of notes. For starters, the fast intervals need to feel properly brisk to do their job, so aim for a walk that feels "somewhat hard", not a leisurely wander. And if you have a heart condition, joint problems, or you're new to exercise, have a word with your GP before you start pushing the pace.
Start smaller than the full protocol if you need to: three rounds of fast-slow rather than five, building up over a few weeks. Warm up for a few minutes, then alternate three minutes brisk with three minutes easy, using the talk test to judge your effort rather than staring at a watch. Cool down at the end.
Aim to do four sessions a week, though even a couple will do more for you than a steady stroll. It costs nothing and needs no equipment — the only real change is the change of pace.
